Arm Care Exercises for Pitchers: A Daily Band Circuit That Keeps the Shoulder Healthy

Velocity gets all the attention. Arm care is what lets you keep it. Every pitcher — baseball or softball — wants to throw harder, but the gains from a velocity program only stick if the throwing shoulder can handle the workload day after day. That's the job of arm care: a short, daily routine that strengthens the small muscles holding the shoulder together so the big, explosive movers can do their work safely. This guide explains what those muscles are, why they matter, and walks you through a simple daily band circuit you can do at home.
What "arm care" actually means
Arm care is the umbrella term for the prehab work overhead athletes do to keep the throwing shoulder and elbow durable. It isn't about lifting heavy or chasing soreness — it's light, controlled, high-quality movement that targets the muscles a throw asks the most of: the rotator cuff and the scapular stabilizers.
The rotator cuff is a group of four small muscles (supraspinatus, infraspinatus, teres minor, and subscapularis) that wrap the shoulder and keep the ball centered in the socket. The scapular stabilizers — your mid and lower traps, rhomboids, and serratus anterior — control the shoulder blade so the whole arm has a stable base to throw from. Physical therapists who work with throwers consistently point to these same muscle groups as the foundation of a healthy arm.

Why it protects velocity (not just health)
Here's the part pitchers miss: arm care isn't only about avoiding injury — it's about *expressing* the velocity you train for. A throw is a brutal deceleration event. After ball release, the rotator cuff has to slam the brakes on a rapidly rotating arm. If those decelerator muscles (mainly the infraspinatus and teres minor) are weak, the body's nervous system quietly turns the throttle down to protect the joint, and you lose the very velocity you've been building. Strong, durable stabilizers let you throw hard *and* repeat it.
The relationship between rotator-cuff strength and arm health is well documented in the sports-medicine literature, and the classic program built around it — the Thrower's Ten, developed by Dr. Kevin Wilk and colleagues — remains the template most arm-care routines are based on. The circuit below is a streamlined, band-only version you can actually stick to every day.
How to train arm care the right way
Three principles separate effective arm care from junk reps:
1. Light load, slow tempo
This is endurance and control work. A band light enough to do 15–20 clean, slow reps will out-train a heavy band that turns into a grind every time. Speed and load are not the point — quality of movement is.
2. Daily, before you throw
The biggest protective effect comes from consistency. Run the circuit as part of your warm-up — right after your dynamic warm-up and right before you pick up a ball. A short daily dose beats an occasional long session.
3. Train both rotation and the scapula
Many pitchers do a couple of external rotations and call it arm care. A complete routine balances internal and external rotation *and* trains the shoulder blade with rows and a serratus punch, because the scap is the platform the whole arm throws from.
The drill: a six-move daily band circuit
The routine that pulls all of this together is the Rotator-Cuff & Scap Band Prehab Circuit, a six-exercise band sequence you can do in under ten minutes with nothing but a light band, a towel, and an anchor point. Here's the shape of it:
- External rotation at 0° — elbow tucked over a rolled towel, rotating the forearm outward to train the main decelerators.
- Internal rotation at 0° — the balancing movement for the front of the cuff.
- Row to scap squeeze — pull and pinch the shoulder blades to fire the mid traps and rhomboids.
- Scaption / full-can raise — a safe way to load the supraspinatus.
- External rotation at 90° — the most throwing-specific rep, done in the high-cock position with a light band.
- Serratus punch — reaching the shoulder blade around the ribcage to anchor the scap.
Do one set of 15–20 slow reps of each as a daily warm-up. On non-throwing days you can build to two or three sets for a maintenance dose. Keep the elbow glued to the towel on the rotations, finish every row with a deliberate shoulder-blade squeeze, and never let the shoulder shrug up toward your ear.
Common mistakes to avoid
- Too heavy. If the last reps get ugly, the big muscles are taking over and skipping the ones you're trying to train.
- Rushing. Snapping the band back wastes the deceleration benefit — control the return.
- Heavy work right before pitching. Pre-game, this is light activation only; save the fatiguing multi-set version for after throwing or off days.
Building the habit
Arm care only works if it becomes automatic. Tie it to something you already do every day — it goes right after your warm-up jog and mobility, before catch. Start with the lightest band for a week or two until the tempo and scap squeeze feel natural, then add load and volume slowly on off days. In season, the daily before-throwing dose stays in place all year. One reason to respect the "light band" rule: because the rotator-cuff muscles are small, training them to fatigue lets the humeral head drift upward and raises the risk of impingement — so arm care is built around endurance and control, not grinding to failure (Driveline Baseball). The goal is simple: a shoulder that never falls behind your throwing volume, so the velocity you build is velocity you keep.
