Box Jump & Stick: A Coach's Guide to Landing Mechanics and Vertical Power

Ask most young athletes to do a box jump and they'll do exactly one thing: find the tallest box they can clear. That instinct is backwards. The box jump is one of the best tools we have for building lower-body power in 12-to-18-year-old baseball and softball players - but only if we coach the landing first and the height second. Power an athlete can't absorb safely is power they can't use, and it's power that eventually shows up as a knee injury.

Land before you launch
The single most important idea in plyometric training is that deceleration comes before acceleration. You can only express as much power as you can control. As the old speed-training adage put it in Sportsmith's plyometric-continuum guide:

That's why the box jump is such a good entry point. Jumping UP onto a raised surface shortens how far the body has to fall on the landing, which lowers the force the athlete has to absorb compared with jumping down or jumping on flat ground. As the same plyometric-continuum framework explains, a "graded exposure to jumping and landing is the most effective way to qualify an athlete for high-end plyometric exposure." In plain terms: earn each level before you move up.
What does a good landing look like? Wilmot describes the checklist as keeping the "centre of mass balance over base of support, actively preparing for ground contact through flexion movements at key lower body joints, good ability to stick and hold landing position if needed, minimal knee valgus." That last point - minimal knee valgus, meaning the knee doesn't cave inward - is the safety cue that matters most for developing athletes, because inward knee collapse on landing is the exact mechanism behind many non-contact knee injuries.
Why vertical power matters for ballplayers
Baseball and softball aren't vertical-jump sports the way basketball is, but the ability to produce force quickly through the legs and hips underpins almost everything explosive on the field. Driveline Baseball's research is a useful caution here: their study on jump testing found vertical-jump force had only a very small correlation with pitching velocity, concluding that strength and power are plane-specific - so we train the vertical jump to build vertical force and safe landings, not as a magic velocity predictor (Driveline Baseball). The point for a youth program isn't that a box jump directly adds five miles per hour to a fastball - it's that the box jump and stick teaches an athlete to load the hips, drive through the ground, and absorb force, which is the same triple-extension-and-brake pattern that powers swings, throws, and explosive first steps.
Just as important, it builds the eccentric (force-absorbing) strength that protects the athlete. A young player who can land soft and stick a single position is a player whose knees, hips, and ankles are learning to share load - and that resilience is what lets them train harder for power later.
How to coach it
Start embarrassingly low. A 6-to-12-inch box is plenty when the goal is a silent, stuck landing. Cue the athlete to "load down before you go up," jump onto the box, and land in the exact athletic position they started in - hips back, chest tall, knees tracking over the toes. Then they freeze for a two-count. The freeze isn't decoration; it's the test. If they wobble, hop, or land loud, the jump was too ambitious for their current control and the box comes down.
Program it early in a session when athletes are fresh, because landing quality degrades with fatigue. A workable dose for the 12-18 group is 3-4 sets of 3-5 crisp reps with 60-90 seconds of rest. Always step down off the box one foot at a time - jumping down adds landing volume and joint stress with none of the upside, especially before athletes have mastered absorption.
Common mistakes
The number-one error is box height ego. As coaches at multiple performance facilities note, athletes habitually pick boxes far too tall, which forces them to tuck their knees to clear it and ruins the landing position. The fix is simple: lower the box until the landing looks just like the takeoff stance. The second mistake is the loud, stiff landing - a sign the athlete is catching force with their joints instead of absorbing it with their muscles. Cue "land like a ninja." The third is knee valgus, the inward collapse; if it shows up, stop the set, because every rep is grooving a risky pattern. The fourth is jumping down between reps. And the fifth is chasing height before earning the stick - the whole progression falls apart if athletes skip the foundation.
Is it age-appropriate?
Yes, with supervision and a low box. Bodyweight box jumps with a landing emphasis are appropriate from roughly 12U upward for athletes with basic lower-body strength and coordination. Younger or less-coordinated athletes should spend more time on the drop-and-stick stage (stepping off a low box and freezing) before adding a jump at all. The unloaded, moderate-impact nature of this version keeps the stress manageable - the discipline is in the height selection and the landing standard, not in any added weight.
